3 weighted jump rope workouts for beginners (no double-unders)

These are built for:

Pick ONE workout per session.

Beginner Workout #1: Clean Rounds (foundation)

Goal: build rhythm + shoulder endurance without panic breathing.
Do 8–12 rounds:
  • 20 seconds jump (easy pace, clean reps)
  • 40 seconds rest
Beginner win condition: you finish and your form looks the same in round 12 as round 1.

Beginner Workout #2: Ladder (confidence builder)

Goal: teach you to stay relaxed as work time increases.
Do the ladder up, then back down:
  • 10 sec on / 40 sec off
  • 20 sec on / 40 sec off
  • 30 sec on / 60 sec off
  • 40 sec on / 60 sec off
    Then repeat in reverse:
  • 30 sec on / 60 sec off
  • 20 sec on / 40 sec off
  • 10 sec on / 40 sec off
If you miss twice in a row, stop the set early. Quality wins.

Beginner Workout #3: Strength-Endurance Starter (5 lb style)

Goal: feel the “5 lb rope burn” without going full send.
For 10 minutes (every minute on the minute):
  • Minute 1: 15 seconds jump + rest
  • Minute 2: 20 seconds jump + rest
  • Minute 3: 15 seconds jump + rest
  • Minute 4: 20 seconds jump + rest
    Repeat until you hit 10 minutes.

  • Add 1 extra session per week (only after 2 clean weeks)
